How to Calculate a Calorie Deficit That Produces Real Results

A calorie deficit is the only reliable mechanism for fat loss. Here's how to calculate yours correctly, choose a sustainable deficit size, and avoid the common mistakes that stall progress or cause muscle loss.
A calorie deficit means consuming fewer calories than your body burns. When sustained over time, this forces the body to draw on stored energy — primarily body fat — to meet its energy needs. This is the only mechanism by which fat loss occurs. Every popular diet — low carb, intermittent fasting, Mediterranean, plant-based — works when it works because it puts the person in a calorie deficit. The mechanism is not magic; the challenge is sustaining the deficit long enough to produce meaningful results.
Step 1: Calculate your TDEE
Total Daily Energy Expenditure (TDEE) is the total number of calories your body burns in a day. It has two components: Basal Metabolic Rate (BMR) — calories burned at rest just to sustain basic functions — and an activity multiplier for your actual movement level. The Mifflin-St Jeor equation (used in our calorie calculator) is the most validated formula for BMR in non-athletic adults. Multiply BMR by your activity factor: sedentary (desk job, minimal exercise) × 1.2; lightly active (light exercise 1–3 days/week) × 1.375; moderately active (moderate exercise 3–5 days/week) × 1.55. This estimate carries a margin of error of roughly 10–15% due to individual metabolic variation.
Step 2: Choose your deficit size
A 500-calorie daily deficit produces approximately 1 pound of fat loss per week (3,500 calories ≈ 1 pound of fat). A 250-calorie deficit produces 0.5 pounds per week. A 750–1,000 calorie deficit produces 1.5–2 pounds per week. Larger deficits are not always better. Deficits exceeding 1,000 calories/day or dropping below roughly 1,500 calories/day (for most adults) increase muscle loss, cause disproportionate fatigue and hunger, and often produce rebound eating. Research supports deficits of 20–25% below TDEE as the upper bound for most people aiming to preserve muscle during fat loss.
The plateau: why progress slows
As you lose weight, your TDEE decreases — you weigh less, so your body burns fewer calories at rest and during exercise. A 200-pound person and a 180-pound version of the same person have different TDEEs. Additionally, metabolic adaptation — the body's tendency to reduce energy expenditure in response to sustained restriction — can further reduce TDEE. This is why fat loss typically slows after the first 4–8 weeks even if intake hasn't changed. Recalculating your TDEE at each significant weight milestone (every 10 pounds) and adjusting intake accordingly prevents plateaus from being mistaken for failures.
Protein and muscle preservation
During a calorie deficit, adequate protein intake significantly reduces muscle loss. Current sports nutrition consensus recommends 1.6–2.2 grams of protein per kilogram of body weight per day for people combining a calorie deficit with resistance training. Protein is also more satiating per calorie than carbohydrate or fat — high-protein diets naturally reduce hunger in caloric restriction. Resistance training during a deficit further preserves muscle by providing a stimulus for the body to maintain lean tissue even while losing fat. The combination of a moderate deficit, adequate protein, and resistance training is the evidence-based standard for sustainable fat loss with muscle preservation.
