How Much Protein Do You Actually Need? A Research-Based Guide

DAILY PROTEIN TARGETS BY GOAL — EVIDENCE-BASED RANGES (G/KG BODY WEIGHT)
Few nutrition topics generate more confusion than protein. The RDA (Recommended Dietary Allowance) says 0.8 grams per kilogram of body weight per day — which works out to about 54 grams for a 150-pound person. Gym culture pushes 1 gram per pound — 150 grams for the same person. Sports nutrition research lands somewhere in between, but the 'right' answer depends heavily on what you're trying to accomplish. Understanding the evidence behind different recommendations lets you calculate a target that actually fits your goal.
What the RDA actually means
The RDA of 0.8 g/kg/day is frequently misunderstood. It's not the optimal intake — it's the minimum required to prevent deficiency in a sedentary adult. Specifically, it represents the amount needed to meet the needs of 97.5% of the sedentary population. For people who exercise regularly, are in a calorie deficit, are older than 65, or are trying to build muscle, research consistently shows this number is insufficient.
A better baseline for anyone who exercises: 1.2–1.6 g/kg/day (0.54–0.73 g/lb). This range supports muscle maintenance, exercise recovery, and satiety without excessive intake. For a 150-pound (68 kg) person, that's 82–109 grams per day.
Protein for muscle building
The most-cited threshold for maximizing muscle protein synthesis (MPS) in research is 1.6 g/kg/day (0.73 g/lb). This figure comes from a 2018 meta-analysis by Morton et al. in the British Journal of Sports Medicine analyzing 49 studies and 1,800 subjects — the largest protein-muscle synthesis analysis conducted to date. Intakes above 1.6 g/kg produced no additional muscle gain on average, though the authors noted a 95% confidence interval extending to 2.2 g/kg, suggesting some individuals may benefit from higher intakes.
Practical target for muscle building: 1.6–2.2 g/kg/day (0.73–1.0 g/lb). At the upper end of this range, excess protein is used for energy rather than muscle synthesis — no harm, but no additional muscle benefit either.
Protein during fat loss
Protein needs actually increase during a calorie deficit. Two reasons: First, with less energy available, the body is more likely to break down muscle tissue for fuel — higher protein intake suppresses this. Second, protein has a higher thermic effect (20–30% of calories consumed are burned during digestion, versus 5–10% for carbohydrates and 0–3% for fat), making high-protein diets slightly more metabolically favorable during restriction.
Research on protein during fat loss, including work by Phillips and Van Loon, supports 2.0–2.4 g/kg/day (0.9–1.1 g/lb) for individuals combining a calorie deficit with resistance training who want to minimize muscle loss. For a 150-pound person in a deficit, that's 136–164 grams per day.
Protein for older adults
Protein needs increase with age due to anabolic resistance — older muscle tissue is less responsive to the protein-synthesis signal from dietary protein. Where a younger adult might optimize at 1.6 g/kg, adults over 65 typically need 1.8–2.0 g/kg to achieve equivalent MPS. The PROT-AGE study group recommends 1.0–1.2 g/kg as a minimum for healthy older adults (versus 0.8 g/kg RDA) rising to 1.2–1.5 g/kg for those with health conditions or reduced activity.
Distribution also matters: research suggests older adults benefit from spreading protein intake across meals (30–40 g per meal) rather than concentrating it, as the acute MPS response is blunted at higher single-meal doses in older tissue.
