Health and fitness calculators translate the research behind nutrition and body composition into personalized numbers. They can tell you how many calories your body expends at rest (BMR) and in total (TDEE), how large a calorie deficit produces approximately one pound of fat loss per week, and how much protein supports muscle retention during a cut. What they cannot do — and what no calculator can — is account for individual metabolic variation, hormonal factors, medical conditions, or the complexity of human psychology around food. Use these as educated starting points, not prescriptions.

BMI: what it measures and what it doesn't

Body Mass Index divides weight in kilograms by height in meters squared. It was developed in the 19th century as a population-level statistical tool, not a clinical diagnostic. At the population level, higher BMI correlates with higher cardiovascular risk. At the individual level, BMI is a crude proxy. It cannot distinguish between fat mass and lean mass — a muscular athlete and a sedentary person of the same height and weight will have the same BMI. It also has known inaccuracies across different ethnic groups. Despite its limitations, BMI remains a widely used screening tool because it requires only two measurements. Calorie calculations: TDEE and deficit sizing

Total Daily Energy Expenditure (TDEE) is the total number of calories your body burns in a day, combining basal metabolic rate (calories burned at rest) with an activity multiplier. The Mifflin-St Jeor equation, which our calorie calculator uses, is the most widely validated formula for estimating BMR in most adults. TDEE is an estimate — individual metabolic variation is real, and measured TDEE can differ from calculated TDEE by 10–15% or more. For fat loss, a deficit of 300–500 calories per day below TDEE produces approximately 0.5–1 pound of fat loss per week — slow enough to preserve muscle, fast enough to see measurable progress. Protein intake and body recomposition

Protein intake is one of the most well-supported nutritional levers for body composition. During a calorie deficit, adequate protein (1.6–2.2g per kilogram of body weight per day for most active people) significantly reduces muscle loss compared to lower-protein intakes. During a calorie surplus, adequate protein maximizes the proportion of weight gained as lean tissue. Body recomposition — simultaneously losing fat and gaining muscle — is possible but occurs most readily in people new to resistance training, returning from a break, or with significant excess body fat. Frequently asked questions

How accurate is the TDEE calculator?

TDEE calculators using the Mifflin-St Jeor equation are accurate within roughly 10% for most non-athletic adults. They are less accurate for competitive athletes, older adults (over 65), and people with certain metabolic conditions. Track your actual intake and weight for 2–3 weeks and adjust the calorie target based on real results rather than the initial estimate.

Is the protein recommendation based on body weight or lean mass?

Our protein calculator provides targets based on total body weight. For people with high body fat percentages, lean mass-based targets may be more appropriate — a 250-pound person at 40% body fat has roughly 150 pounds of lean mass, and some practitioners recommend protein targets based on lean mass rather than total weight. The calculator includes a note on this.

My BMI says obese but I'm an athlete. Is the calculator wrong?

The calculator is applying the BMI formula correctly. BMI is a known poor indicator of health for athletes and highly muscular individuals. If your body fat percentage is in a healthy range (tested via DEXA, hydrostatic weighing, or other methods), your BMI classification is not medically meaningful. This is one of BMI's well-documented limitations.
